If you spend 8+ hours at a laptop in Bengaluru — in an office or work-from-home — there's a 70% chance you've felt lower back pain in the last year. Here's what's actually happening and how to fix it in a month, without giving up your job.
What's actually causing it (spoiler: not your posture)
For decades, physios blamed slouching. Recent research (McGill, 2019) shows the real culprit is prolonged static loading — your spine doing the same job for 6+ hours without a break. Your discs need micro-movement to shuttle nutrients in and waste out. Deprive them, and you get stiffness, then pain, then a bulge.
The 4-week recovery plan
Week 1: Un-load the spine
- McKenzie extension exercise × 10 reps, every 2 hours
- Standing every 30 minutes for at least 2 minutes
- Hip flexor stretch × 3 per side, twice a day
- Ice for 15 minutes after work if flared up
Week 2: Wake up the glutes
Sitting shuts down the gluteus medius — your hip stabiliser. When it's off, your lower back muscles overwork. Wake it up with clamshells, glute bridges, and side-lying leg raises.
Week 3: Build core endurance
Not crunches. Bird-dogs, dead bugs, and side planks. Endurance beats strength for spine protection.
Week 4: Return to load
Deadlifts (light), goblet squats, and farmer's carries. Load teaches your spine to be strong under real-life stress.
When to book a physio
- Pain radiating down one or both legs
- Numbness or tingling in your feet
- Pain that wakes you up at night
- No improvement after 2 weeks of the plan
